VO2max: why cardiorespiratory fitness is the strongest predictor of longevity

Among all the metrics we measure at HUMAX, VO2max holds a special place. It's not just a number for cyclists and runners: large cohort studies show that low cardiorespiratory fitness is a stronger predictor of all-cause mortality than many classic risk factors.

At the same time, VO2max is one of the most improvable metrics. In an inactive adult, just 3–4 months of structured training can produce a marked improvement, reflected in energy, recovery and long-term resilience.

What VO2max is and why it matters

VO2max is the maximum amount of oxygen the body can use during physical exertion. It reflects the capacity of the heart, lungs and circulatory system to deliver oxygen to the muscles. A higher value means better resilience to strain, faster recovery, and lower risk of cardiovascular events.

  • The top 5% of the population by VO2max has markedly lower all-cause mortality.
  • Maintaining fitness over the years matters more than the improvement itself.
  • An objective measurement (ergometry) is recommended, not just a smartwatch estimate.

Weekly structure for busy schedules

The key mistake in improving VO2max is doing too much high-intensity work. The body adapts to load only when the load is allowed to be followed by recovery. For busy people, the best structure is 80/20: a large share of low intensity and a small, but high-quality, share of high intensity.

  • 3–4 low-intensity sessions (conversational pace), totalling 150–200 minutes per week.
  • 1 interval session of 4 × 4 minutes at 90–95% of maximum heart rate.
  • 2 progressive strength-training sessions to preserve muscle mass.
  • At least 1 day of complete rest or active recovery.

Adjusting based on recovery

The HUMAX program isn't fixed. The interval session gets rescheduled if morning HRV is below your personal baseline for two days in a row, if deep sleep has dropped noticeably, or if signs of overtraining appear. Training adapts to the data, not the calendar.

Frequently asked questions

Can I raise my VO2max without running?
Yes. Cycling, swimming, rowing, the elliptical, and even incline walking can all contribute to improvement, as long as they reach a sufficiently high load with consistency.
How quickly does VO2max improve?
Beginners can see improvement in as little as 4–6 weeks, while experienced individuals typically see it in 8–12 weeks, depending on baseline fitness, consistency and recovery.
