Cold exposure is one of the few interventions where the line between benefit and harm depends almost entirely on dosing and timing.
Program 08 describes gradual adaptation from a cold shower to full immersion in 5 °C water over an eight-week period.
Dosing and progression
Adaptation is built by lowering the temperature, not by extending the duration. The goal is not to endure longer, but to keep breathing controlled at a lower temperature.
- Weeks 1–2: cold shower, 60–90 s at 15–18 °C.
- Weeks 3–5: immersion for 2 min at 10–12 °C, 3× per week.
- Weeks 6–8: immersion for 2–3 min at 5–8 °C, 2–3× per week.
Timing relative to training
Cold immersion immediately after strength training blunts the hypertrophic response. We therefore schedule it at least 6 hours after strength work, or on days without loading.
After endurance sessions and periods of high cumulative fatigue, the effect on recovery is, conversely, beneficial.
Outcome markers and contraindications
We measure success through morning heart-rate variability, sleep quality and subjective recovery ratings — not the length of the immersion.
The program is not performed with unmanaged cardiovascular conditions, arrhythmias or pregnancy without prior medical assessment.
